The Role of Fat in a Healthy Diet
Fat is an essential macronutrient providing 9 kcal per gram, making fats and oils the most calorie-dense of all food types. Despite decades of low-fat dietary advice, current evidence supports a more nuanced view: the type of fat consumed matters far more than the total amount. Fat is required for absorbing fat-soluble vitamins A, D, E, and K; for producing hormones; and for maintaining the structural integrity of every cell membrane in the body. The goal is not to eliminate fat from the diet but to shift the balance from saturated to unsaturated fats where possible. The NHS recommends that fat provides no more than 35% of total daily energy intake.
Saturated vs Unsaturated Fats
Saturated fats, found predominantly in butter, lard, coconut oil, and palm oil, raise LDL cholesterol when consumed in excess, increasing cardiovascular risk. The NHS recommends that men consume no more than 30g of saturated fat per day and women no more than 20g. Unsaturated fats, found in olive oil, rapeseed oil, avocado oil, and most plant-based oils, have a neutral or beneficial effect on cholesterol. Extra-virgin olive oil, a cornerstone of the Mediterranean diet, has been consistently associated with reduced risk of heart disease and stroke in large-scale research. Trans fats, found in partially hydrogenated vegetable oils, are the most harmful type and have been largely removed from UK food manufacturing, though they may still appear in some imported products.
Calories in Cooking Oils and Practical Guidance
All cooking oils provide roughly 900 kcal per 100g, as they are almost entirely fat. Even healthier oils need to be used in measured amounts from a calorie perspective. Using an oil spray rather than pouring directly, or measuring portions with a spoon, can significantly reduce calorie intake from cooking fats without changing the flavour of your food. Butter and spreads vary considerably in calorie and fat content; reduced-fat spreads can contain as little as half the fat of full-fat butter.
